This week I discuss another important marker of building optimal health: Cortisol to DHEA ratio. Georgi Dinkov mentioned this important ratio month's ago and I have been learning about it through my FDN Certification. Cortisol is produced by the adrenal glands and is produced in response to daily stress, emotional upset, infections and surgery. DHEA is also produced in the adrenals. DHEA reflects anabolism which builds simple molecules into more complex ones (muscle mass and strength). It’s considered to be one of the most important hormones for overall health, as it plays an important role in numerous bodily functions. DHEA, together with Cortisol, also plays an important role in maintaining normal blood glucose levels, which are important for proper metabolism of carbs, fats, and proteins. These tests can be done through saliva in which the ideal ratio should be around 5 (Sum Cortisol) to 1 (DHEA) and through blood the ratio should be 0.5 (Cortisol to DHEA). I recommend checking this ratio the next time you get blood work in order to optimize your vitality. Have a great day! This week I am discussing HRV (heart rate variability) and how it can be used to help optimize your daily performance and health. HRV is a measure of the time between heartbeats. HRV measures vary by person and over time, fluctuating based on lifestyle choices and lived experiences, from stress levels to sleep patterns, exercise habits, and levels of physical exertion the body, day-to-day. Paying attention to changes in your HRV trends over time is also a way to track the success of lifestyle interventions like fitness routine or dietary changes. A rise in HRV shows that your efforts are paying off, while a drop in HRV could indicate that further adjustments need to be made. Using a Whoop or Oura Ring would be one way to understand your HRV trends. These wearables could be useful but I don't recommend always relying on technology for your health trends. This week I discuss the importance of prioritizing protein and building strength as we age. The recommended daily allowance of protein is only 0.8 grams per kilogram of body weight. This is insufficient to maintain and build muscle mass. However, as you get older, the effects of protein are a little bit muted, which is why you should actually be consuming more protein as you get older, especially if you're resistance training. I would aim to consume 0.82g per pound (1.8g/kg) of total bodyweight per day to preserve or build muscle. Also, I would try to balance that protein throughout the day instead of just having it during one meal. It's been shown that "a balanced distribution of daily protein intake over three main meals has been shown to result in a higher 24-hour muscle protein synthesis rates when compared with an unbalanced distribution, in which protein is consumed mostly at dinner.” So start by tracking your protein intake and adjust accordingly. This week I discuss the use of deliberate cold exposure and how it can be leveraged to improve mental and physical health. I believe that cold exposure is a tool that can reduce inflammation, elevate mood by increasing dopamine for a few hours, and potentially increase metabolism. I touch on a study done by Dr. Susanna Soberg, where individuals did 11 minutes of cold immersion per week divided up into 2-3 minute sessions. As a result, brown fat density increased which allows for a more comfortable feeling in the cold and an increased core metabolism. Also, by deliberately exposing yourself to cold you build resilience and grit which can aid in managing other stressors that occur within daily life. I want to stress that this is just a tool and shouldn't be the end all when it comes to improving your health. This week I discuss a paper titled - Beyond Appetite Regulation, Targeting Energy Expenditure, Fat Oxidation and Lean Mass Preservation for Sustainable Weight Loss. This paper is relevant because a lot of people try extreme dieting to lose weight for a wedding or an upcoming event and they regain all of the weight that they lost, and then their metabolic rate is suppressed for years upon end. Yo-yo dieting can lead you to be skinnier and skinnier, have less and less lean mass, more and more fat. Your body composition shifts. It turns out that about 30% of the weight that's lost when you diet and do excessive amounts of cardio comes from muscle tissue, but not just muscle. Your heart, liver, kidneys and pancreas actually decrease in size, which impacts your resting metabolic rate. This week I touch on the importance of looking at your nutrition from the lense of prioritizing nutrient dense foods as opposed to a certain diet. Marty Kendall from Optimizing Nutrition has a great quote - “Your diet doesn’t need a name or belief system, just enough nutrients.” I think this can help free you up when it comes to nutrition because it doesn't put any parameters around following a specific diet. (which doesn't work for most people). Start by logging your food in Chronometer and once you identify your priority nutrients, you can add more foods and meals that provide more of your priority nutrients. Here is a short list of some of the most nutrient dense foods per calorie from Marty Kendall - spinach, asparagus, liver, broccoli, mussels, salmon, mackerel and shrimp. I love this way of eating! Rather than avoiding all the ‘bad things’ in food, you simply work to ensure you are giving your body everything it needs to thrive. Eating nutrient-dense foods can help you feel fuller for longer, reduce cravings, and help control energy intake, which can lead to sustained weight loss. This week I discuss a randomized control study based on the effects of taking creatine before or after a workout for the best results on an aging population. Both body composition (lean tissue, and fat mass) along with muscle strength (1-repetition maximum leg press and chest press) were assessed after 32 weeks. In conclusion, participants who consumed creatine immediately following resistance training sessions experienced a greater increase in lean tissue mass than participants who engaged in resistance training alone (placebo) and slightly greater gains than taking creatine before the workout. The greater muscle benefits from post-exercise creatine supplementation may be due to an increase in skeletal muscle blood flow during resistance training, which would result in greater creatine transport and accumulation in exercising muscles. This week I discuss the difference between Omega 3 and Omega 6 fatty acids and what role they could play in your health. There are some conflicting views regarding PUFA's so I recommend you do your own research, self experiment and come to your own conclusion. Omega-3 fatty acids are a group of polyunsaturated fats that are essential to the human body. They are composed of three main components, EPA, DHA, and ALA. EPA and DHA (found in fatty fish, shellfish and some algae), which are the most important forms of Omega-3 fatty acids as they’re easily absorbed by the human body and support numerous bodily functions, including heart and brain health. ALA, on the other hand, is found in a range of plant-based foods, including flaxseed, chia seeds and nuts like walnuts. Omega-6 fatty acids are also polyunsaturated fats and are found in a variety of foods, including plant oils (such as corn, sunflower, soybean, and safflower oils), nuts and seeds. The main omega-6 fatty acid, known as linoleic acid, is considered to be essential in our body, and it supports a variety of functions, including stimulating skin and hair growth, supporting the transport of nutrients throughout the body, and maintaining a strong immune system. I believe a good rule of thumb is to not cook with the Omega-6 fatty acids because they become oxidized and create inflammation in your body. Stick to cooking in the more stable saturated fat because they are extremely resistant to damage, and they aren’t converted to dangerous compounds. Jay Feldman is against any PUFA's while Dr. Bill Harris believes Omega 3's are beneficial in every way possible. This week I discuss some of the differences between single vs. multiple sets and how it all depends on your time, fitness level and strength training goals. Most importantly, to see results from your strength training sessions, you must overload the muscles with challenging enough effort to cause adaptation to occur. So whether that is one set of 15 or 3 sets of 12 reps there needs to be enough intensity to create muscle growth. If you are going to give one set to failure a try here are a few guidelines to follow: - Warm Up: 5-10 minutes of cardio or some movement prep to get the body ready - Have Intent: Mindset is very important when it comes to one set to failure - Move Slowly: Count to 4 seconds on both the eccentric and concentric parts of the lift - Use Heavy Weight (without causing injury): You need to create fatigue within around 12-15 reps and if it's too easy then you need to up the weight - Rest - Make sure you are getting adequate rest between each workout (24-36 hours) There you have it! Even though there are some differences between the Pro-metabolic and Carnivore way of eating there are quite a bit of things that overlap between the two. Such as: - Prioritizing Ruminant Animals (avoid Chicken and Pork) - Limit Gut Stressors (grains, beans, undercooked vegetables) - Remove Seed Oils (limit PUFA consumption) - Increase the Consumption of Saturated Fats - Avoid Processed Junk Food All of these principles will lead to optimizing your health and how you want to utilize carbohydrates is up to you! In this micro episode, I discuss an overview of Dr. Ray Peat and his viewpoint on nutrition commonly referred to as "pro-metabolic" or the bioenergetic theory of health. The Bioenergetic Theory of Health is the idea that the root of all disease is an inability of our cells to produce and utilize energy. The ability to use energy to create structure and function within a cell encompasses many of the aspects of cellular metabolism. Cellular metabolism is defined as the sum of energy of chemical reactions that take place within the cell. Foods are primarily made up of macronutrients: carbohydrates, fats & proteins. These are broken down to be used as energy. There are a number of toxic substances with harmful effects within foods that decrease our cells ability to produce energy like polyunsaturated fatty acids and anti nutrients. Dr. Ray Peat has put together an assortment of foods (liver, milk, juice, ruminant meat...) that he recommends to maximize cellular energy production by providing your body with lots of energy and all the nutrients it needs to be able to properly use these calories to create structure. This week I discuss a systematic review and meta analysis looking at 10 pharmacological interventions to help with sarcopenia (muscle loss) as we age. The 10 interventions were: Vitamin D, combined estrogen-progesterone, dehydroepiandrosterone, growth hormone, growth hormone-releasing hormone, combined testosterone-growth hormone, insulin-like growth factor-1, pioglitazone, testosterone and angiotensin-converting enzyme inhibitors. The two winners were: Vitamin D had a significant effect on muscle strength and physical performance, especially in women with low baseline values (< 25 nmol/l). Testosterone had a strong effect on muscle mass and a modest to minimal effect on muscle strength and physical performance, respectively, when supplementing men with low serum levels (< 200-300 ng/dl). So to conclude: Vitamin D, especially in older women, and testosterone in older men with clinical muscle weakness and low testosterone serum levels can be justified in daily clinical practice to improve muscle mass, muscle strength and/or physical performance. This week I discuss the 3 main types of fats and what role they should play in your diet. When it comes to cooking with fats, understanding the different types is key. There are three main types of fats to cook with: saturated, monounsaturated, and polyunsaturated. Saturated fats are solid at room temperature and are found in animal products such as ghee, tallow, and lard. They are commonly used for high-heat cooking. Monounsaturated fats are liquid at room temperature. Two popular options are olive oil and avocado oil. They are best used for sautéing and baking. Polyunsaturated fats are also liquid at room temperature and are found in vegetable oils such as corn, soybean, and sunflower oil. These are suitable for low-heat cooking and baking but should be avoided at all costs! As you age, your circadian rhythm may change, and you may experience more sleep problems. For example, you may have trouble falling asleep or staying asleep. This is because the natural levels and timing of melatonin production, a hormone that regulates sleep, alters. Additionally, older adults may produce less melatonin. This can affect your ability to sleep well at night, which in turn can reduce concentration and productivity during the day. Here are a few tips to help optimize your sleep - wake cycles: - Go to bed and wake up at the same time everyday (even weekends) - Get natural light early in the day and avoid blue light later in the evening (check out bluelight blocking glasses) - Finish eating at least 2-3 hours before bedtime and lastly weekly exercise can help relieve stress and improve the quality of your sleep! This week I discuss the importance of satiety when it comes to constructing your daily meals! As I mentioned in the last micro podcast, eating slowly is one piece to creating satiety while another piece is eating nutrient dense foods. Food quality matters and I referenced both the Food Satiety Index performed by The University of Sydney in Australia and Marty Kendall with Optimising Nutrition. The main takeaways from them are: - Processed carb-and-fat combo foods like croissants, cakes, and doughnuts scored poorly. High-protein foods like meat and fish scored well - GLP-1, our primary satiety hormone, tends to be influenced by nutritious food - Protein %, potassium, fiber, calcium, and sodium have the greatest influence on satiety So to conclude, if your goal is to lose weight and improve your metabolic health over the long term without unbearable hunger, you need to increase the satiety value of the food you eat per calorie. This week I discuss the importance of eating slowly and the importance it can play in your health. Most of us lead hectic, fast-paced lives, so it’s understandable that we might try to rush our meals. But eating quickly does us no favors. When we eat too quickly we end up eating more than we need, which leads to poor digestion, weight gain, and lower satisfaction from eating. Eating slowly, in contrast, makes for better digestion, easier weight maintenance – and much greater satisfaction from our meals. Some helpful tips in order to start eating slower: - Use small plates and different utensils (chopsticks) - Put down your utensils between bites - Only eat at the table (avoid cars, theaters and couches) - Set time aside to eat (at least 20-30 minutes) Eating slowly is a simple tip that can make an impact on your health and is worth implementing right away! This week I reviewed an interesting study comparing the postprandial thermogenic responses to whole food sandwiches made of multi-grain bread and real cheddar cheese compared to processed food sandwiches that were made with white bread and processed cheese. The study compared what happened when 17 volunteers ate a whole food meal versus a processed food meal. Volunteers were all of normal weight, and about 25 years old. Conclusion: Eating whole food took 46.8% more energy to digest on average than processed food! This proves that eating costs calories also known as TEF (thermic effect of food). It takes calories to chew, swallow, churn the stomach, make the acid in the stomach, make the enzymes, to make the rhythmic muscular contractions known as peristalsis that drive the food through, and so forth. From this study, it seems that not only does macronutrient content change TEF, but processing changes TEF. Bottom Line: Processed food takes less energy to digest and absorb compared to whole foods, so 100 calories of processed food ends up being more net calories than 100 calories of whole foods. If you’re trying to lose weight, this makes the case to eat whole foods and avoid foods in boxes/cans as much as possible!
