You've told yourself to calm down. It didn't work. Why? Because when your nervous system is activated, thinking about relaxation is not enough to change how you feel.


In this episode of The 3-Minute Leader, I guide you through a simple breathing exercise that can help you regulate your physiological response to stress.


The principle is simple: make your exhale longer than your inhale.


THE 4–6 BREATHING RESET Inhale gently through your nose for 4 seconds. Exhale slowly through your nose or mouth for 6 seconds, or up to 8 seconds if comfortable.


Repeat for three cycles. As you breathe, pay attention to the physical sensations of your breath.


Don't rush the exhale or force the rhythm. Slow breathing with a longer exhale can support relaxation and help you reduce physiological arousal.


Use this simple practice before an important decision, a difficult conversation or whenever you feel stress building.

How do you calm yourself under pressure without losing the alertness you need to perform?


Before a high-stakes presentation, most leaders prepare their content.

Far fewer prepare their nervous system and their breathing.


In this episode of The 3-Minute Leader, I guide you through Box Breathing, also known as tactical breathing - used by the Navy SEALs during high pressure operations. The protocol consists of four equal phases:

Inhale — 4 seconds.

Hold — 4 seconds.

Exhale — 4 seconds.

Hold empty — 4 seconds.

Then repeat.


The count can also be 5 or 6 seconds if that feels comfortable. The important element in this protocol is keeping the four phases approximately equal.

In the episode, we practice three complete cycles together.


The objective is not simply to relax. It is to find a useful performance state in which you can remain calm and alert simultaneously.


Try 3 to 5 cycles before your next high-pressure situation:

Before entering the boardroom.

Before walking on stage.

Before an important presentation.

Or whenever you need to reduce pressure while maintaining focus and alertness.

Deciding Under Pressure: A 90-Second Protocol - Episode 02 of The 3-Minute Leader16 Sep 202600:02:53

Most leaders don’t fail because they lack intelligence. They fail because they decide too fast — confusing speed with importance.


Under pressure, our sense of urgency can take over, making it harder to separate what we actually know from what we assume.


In this episode of The 3-Minute Leader, I guide you through a practical 90-second, three-step protocol for making better decisions under pressure.


Step 1: Take an anchor breath. Inhale for 4 seconds and exhale for 6.


Step 2: Check your body. Notice where you’re holding tension — jaw, shoulders, chest — and name what you feel in one precise word.


Step 3: Ask yourself three questions.

  1. What do I actually know about this situation — and what am I assuming?
  2. Would I decide differently with ten more minutes? If yes, take the time.
  3. What is the most important outcome for me right now?

Then let the answers come.

And decide.


The protocol combines breathing, awareness of physical and emotional signals, and deliberate questioning to create space between pressure and action. The episode frames these steps as ways of calming physiological activation and re-engaging strategic thinking.


90 seconds.


Not every decision can wait. But every decision benefits from a more balanced brain.

The higher the pressure, the more your judgment matters — and the more pressure can degrade it.


That is the Leader’s Paradox.


When acute stress rises, the brain systems involved in judgment, strategic thinking, reasoning and impulse control can become less effective.


In this first episode of The 3-Minute Leader, I guide you through a simple breathing reset you can use before an important decision, difficult conversation, presentation or other high-stakes moment.


The protocol:


First, check in with your breathing without trying to change it.


Then inhale slowly through the nose and take a second short sip of air to top off the lungs.


Follow with a long, slow exhale through the mouth.


Repeat three times.


On the final exhale, let your shoulders drop and your jaw unclench.


The goal isn’t to eliminate pressure. It is to reduce physiological activation and give yourself a better chance of responding with clarity rather than reacting automatically.


Three breaths. About 30 seconds.


Next time something important is on the line: breathe first. Then act.
